At 22 I squatted heavy. At 45 I stopped — not because I couldn't, but because the return on risk stopped making sense. Here's the calculus and what replaced it.
At 22, I squatted heavy. It felt like the right thing to do — the barbell back squat had the reputation of king of all exercises, the one movement that was supposed to produce more total-body adaptation than anything else.
At 45, I stopped.
Not because my knees gave out. Not because some injury forced the issue. I stopped because I spent some real time thinking about the risk-reward calculation for heavy axial loading on the spine in a person who plans to train consistently for the next 30 years, and the math stopped working.
Here's what I mean.
The barbell back squat is a heavily loaded axial compression exercise. The weight sits on your upper back, your spine has to transfer it to your hips and legs, and every rep involves compressive force on the lumbar discs and shear force at the facet joints. In a young, healthy spine with good mobility and no accumulated wear, the body handles this well. In a spine that's been training for 20-plus years, has driven a car, sat at a desk, accumulated the minor insults that spines accumulate over time — the tolerance for that loading profile changes.
What changes is not whether you feel it today. It's the asymptote. Every heavy barbell squat session makes a small withdrawal from a spinal account that does not replenish as efficiently as it did at 22. At some point, the interest on those withdrawals starts affecting performance and quality of life. Most people find this out when they have an acute incident — a bad session, a disc that finally protests — and trace it back to years of a loading pattern that was accumulating risk quietly.
I decided not to find out that way.
What I do instead for lower body: unilateral work is most of it. Bulgarian split squats, reverse lunges, step-ups. These load the quad and glute almost as well as bilateral squatting and produce far less compressive force on the lumbar spine because the weight required to generate a training stimulus is substantially lower. You can challenge a muscle hard enough to force adaptation without loading the spine as heavily when you work one leg at a time.
Machine-based quad work is the other piece. Leg press at controlled angles. Hack squat. Leg extension for direct quad work when I want it. These get a bad reputation from people who think the barbell is the only legitimate tool, but a leg press that loads the quads sufficiently to produce a training effect while protecting the spine is not a compromise. It's intelligent tool selection.
The principle behind all of it: the goal is to load the target tissue — the quadriceps, the glutes, the hamstrings — with enough challenge to force adaptation. The barbell squat does this. So do a lot of other things. The question is which tools do it with the best risk-reward profile over the length of a career.
I want to be honest about something: this is not a blanket argument against squatting. If you're 28 and have good mechanics and a healthy spine, heavy squatting is probably fine and possibly optimal. The risk-reward calculation is different at different points in your training life. What I'm describing is where that calculation lands for me, now, after 35 years of training.
The barbell squat is not sacred. The goal is working legs that function well for the next 30 years, not a specific movement on a leaderboard.
The question to ask about any exercise is: what tissue am I trying to load, and is this the best tool for loading it given my history, my age, and the trajectory I want this to follow? For me, heavy barbell squats stopped being the right answer to that question. So I found better answers.
